There is hardly another multifunctional piece of equipment that can help you shape your muscles like a simple pair of dumbbells. These weights will help you sculpt every part of your body—all you need is motivation and the right diet. Dumbbell exercises are suitable for both men and women, with the weight and intensity depending on your fitness level and training experience.
Below, we’ll tell you about different dumbbell exercises and why they’re so effective for every part of the body—chest, arms, shoulders, glutes, thighs and abs.
Chest
Dumbbell bench press: flat, incline and decline – These exercises are best done at the start of your workout, while you’re still fresh and have plenty of energy. Their main purpose is to build chest mass and definition. The angle of the bench determines which parts of the chest are targeted. The flat bench press works the middle chest, the incline press the upper chest, and the decline press the lower chest. Choose no more than two variations to avoid overtraining.

To perform the exercise, lie on the bench in the chosen position and pick up two dumbbells of a suitable weight. Press upward with your elbows bent out to the sides and your palms holding the dumbbells facing forward. At the top of the movement, bring the dumbbells together. Then return to the starting position without lowering your elbows—they should stay parallel to the floor. For strength, do 3 sets of 6 reps; to build muscle, do 3 sets of 8–10 reps.
Arms
Split your arm workout to focus on the two main muscles—the biceps and triceps.
- Biceps
Standing curl –Dumbbell curls are a great exercise for building biceps muscle. The movement occurs only at the elbows, while the other joints remain still. You can do the exercise with one or both arms, seated, standing, lying flat or on an incline. The technique is simple, making this exercise suitable for beginners and experienced lifters alike. Standing upright, pick up two dumbbells of a suitable weight and let your arms hang by your sides, with your palms facing forward. Begin curling at the elbows, keeping your arms close to your body. Hold for a few seconds, then return to the starting position. We recommend 3 sets of 12 reps.
Concentration curl – The concentration curl primarily targets the peak of the biceps. This exercise is performed seated, using one arm at a time. To do it correctly, brace your elbow against the inside of your thigh, near your knee. Keep it still throughout the exercise. Once you’re in position, pick up a dumbbell and curl your arm toward your chest. Then lower your hand toward your knee. Be careful not to move your back or elbow. Do 10–12 reps, then switch arms. For maximum effort, do 3 sets of the exercise.
- Triceps
Dumbbell overhead triceps extension – We highly recommend this triceps exercise. It primarily targets the long head. To perform it correctly, choose a dumbbell of the appropriate weight. Hold it with both hands, extend your arms above your head, and begin moving it in an arc behind your neck. Lower it slowly toward the back of your head without touching it, hold for a few seconds, then return to the starting position, with your elbows forming a 90-degree angle with the floor. Do 3 sets of up to 10 reps.
Kickback – The kickback shapes the outer and inner heads of the triceps. Pay attention to your form: the exercise looks deceptively simple. You can do it with one or both arms, depending on your preference. Lean forward so your upper arms are parallel to the floor. The movement comes from the elbow joint, while the other parts of your arm remain still. Extend your arm as far back as you can until you feel tension in your triceps. Then bend your arm forward again, returning to the starting position. Do 3 sets of 10 reps for each arm.

Shoulders
Shoulder presses – For strong, well-defined shoulders, we recommend trying this exercise. Shoulder presses are one of the best exercises for building shoulder muscle, and allow you to use heavier weights. You can do them standing or seated. Hold a dumbbell in each hand and bend your elbows. Then slowly press the dumbbells upward until they meet above your head. Hold for a few seconds and lower them to the starting position. Keep your elbows parallel to the floor, taking care not to let them drop. Do 3 sets of up to 10 reps.
Glutes
Squats – The dumbbell squat, also known as the plié or ballet squat, works not only your lower body but your whole body. The movement is familiar; we recommend 4 sets of up to 15–20 reps. To do it, pick up a dumbbell and stand with your feet wide apart. Point your toes outward and hold the top of the dumbbell with both hands, keeping it close to your body and your elbows extended. As you squat, focus on moving your hips rather than your upper body. Squat until the dumbbell touches the floor, then stand back up. If you’re flexible enough, you can stand on two step-aerobics platforms to increase your range of motion.

Thighs
Lunges – our favorite exercise for sculpted thighs. Start standing upright, holding the dumbbells at your sides with your arms relaxed. Take a big step forward, bending the knee of your forward leg deeply. Lower yourself until the knee of your other leg almost touches the floor. Then return to the starting position and repeat with the other leg. Do 4 sets of 10–12 reps, gradually increasing the dumbbell weight.
Bulgarian split squat – this exercise is an effective way to build muscle in your lower body. It primarily targets the front of the thighs (the quadriceps) and the glutes. It is a little more challenging and requires extra focus to maintain your balance. To do it correctly, you’ll need a bench or chair and two dumbbells of a suitable weight. Lift one leg and rest it on the bench. Carefully take a wide step forward, pick up the dumbbells, and lower your arms to your sides. Once you’re steady, slowly lower your body as far as you can without losing your balance. The dumbbells add intensity and help you stay balanced. Do 12–15 reps, then switch legs. We recommend doing 3–4 sets during your lower-body workout.

Abs
Russian twist – the Russian twist is suitable for beginners and advanced exercisers alike. It works your entire abdominal area, with an emphasis on the obliques, helping you achieve the much-desired defined six-pack look. You’ll need a mat and a dumbbell of a suitable weight. Lie on the mat with your legs extended and lift them slightly off the floor. Hold the dumbbell with both hands in front of you and raise your torso as you would for a standard crunch. Then rotate your body to the right or left until the corresponding shoulder is in line with the opposite knee. Repeat on the other side, then slowly lower your body to the floor. If you’re a beginner, aim for 15–30 twists. If you’re more advanced, adjust the load to suit your abilities.
